How the calculation works
Fat grams = (Calories × share) / 9 kcal per gram. Saturated fat limit = (Calories × 6% or 10%) / 9- share

Total fat and saturated fat are tracked separately because they carry different health implications — total fat is about energy balance and essential fatty acids, while saturated fat specifically affects LDL cholesterol and cardiovascular risk.
Worked example
A 30-year-old male, 175 cm, 75 kg, moderately active, moderate fat
- 1.TDEE: 2,633 kcal.
- 2.Fat at 30% of calories: 2,633 × 0.30 = 790 kcal ÷ 9 ≈ 88 g.
- 3.Heart-healthy saturated fat limit: 2,633 × 0.06 ÷ 9 ≈ 18 g.
Result: 88 g total fat, under 18 g saturated fat (heart-healthy limit)
Why dietary fat is not one thing
Fat is the most calorie-dense macronutrient — 9 calories per gram, more than double carbohydrate or protein — but its role goes well beyond energy storage. Fat is needed to absorb the fat-soluble vitamins A, D, E and K, to build cell membranes, and to produce hormones, which is why "eat as little fat as possible" fell out of favour as the default dietary advice it once was.
What matters more than the total amount is the type. Fats are broadly grouped into saturated, monounsaturated, polyunsaturated and trans fat, and decades of research point to swapping saturated for unsaturated fat — rather than simply cutting fat overall — as the change most consistently linked to better cardiovascular outcomes.
The fat types, in practical terms
Each category behaves differently once it reaches the bloodstream, which is why nutrition guidance treats them separately rather than lumping all fat into a single target.
- Saturated fat — found concentrated in red meat, butter, cheese and coconut and palm oil. It is solid at room temperature and, eaten in excess, raises LDL ("bad") cholesterol more reliably than other fat types.
- Monounsaturated fat — found in olive oil, avocado and many nuts. Associated with improved cholesterol profiles when it replaces saturated fat in the diet.
- Polyunsaturated fat — includes the omega-3 and omega-6 fatty acids found in fatty fish, walnuts, flaxseed and many vegetable oils — omega-3s in particular are linked to cardiovascular and anti-inflammatory benefits.
- Trans fat — historically created by partially hydrogenating vegetable oil for shelf life and texture. It raises LDL cholesterol while lowering HDL ("good") cholesterol, which is why it has been phased out of the food supply in many countries.
Why saturated fat gets its own limit
Total fat and saturated fat are tracked as two separate numbers because they answer different questions: total fat is mostly about overall energy balance and getting enough essential fatty acids, while saturated fat specifically affects LDL cholesterol and cardiovascular risk. That is also why two reputable sources can quote different saturated fat ceilings — a stricter cardiovascular-focused target and a more permissive general population guideline are both legitimate, aimed at somewhat different audiences.
In practice, hitting a saturated fat limit is less about cutting a specific food entirely and more about the overall pattern — shifting the balance of cooking oils, snacks and proteins toward the unsaturated end without necessarily eliminating any one ingredient.
Fat’s place in the bigger picture
Because fat carries so many calories per gram, small changes in the fat share of a diet move total calorie intake more than equivalent changes in protein or carbohydrate. That makes fat a common lever in both directions: lower-fat diets can create a calorie deficit relatively easily by cutting energy-dense foods, while higher-fat diets can help some people feel fuller on fewer total calories. Neither direction is inherently superior — what a person can sustain, alongside the balance of fat types eaten, matters more than the total gram number alone.

Common questions
Should I try to eat less fat overall?
Total fat intake has not been shown to matter as much for health as which fats you eat — replacing saturated fat with unsaturated fat (olive oil, nuts, fatty fish) improves cardiovascular risk markers more reliably than simply eating less fat across the board.
Why do the AHA and general dietary guidelines differ on saturated fat?
The American Heart Association's 6% target is specifically aimed at people managing or reducing cardiovascular risk, while the more permissive 10% general guideline is a population-wide baseline. Someone with existing heart disease or high LDL cholesterol has more reason to aim for the stricter figure.
