Calories come from your chosen BMR formula multiplied by an activity factor, then adjusted for your goal and rate of change.

The Atwater factors are averages across food types. Fibre in particular yields less than 4 kcal/g, which is why some labelling systems subtract it.

Alcohol supplies 7 kcal/g and belongs to none of the three groups. It is not modelled here.

Worked example

A 30-year-old male, 175 cm, 75 kg, moderately active, maintaining on a balanced split

  1. 1.BMR = 10(75) + 6.25(175) − 5(30) + 5 = 1,699 kcal.
  2. 2.TDEE = 1,699 × 1.55 = 2,633 kcal, and maintenance means no adjustment.
  3. 3.Protein: 30% of 2,633 = 790 kcal ÷ 4 = 197 g.
  4. 4.Carbs: 40% = 1,053 kcal ÷ 4 = 263 g. Fat: 30% = 790 kcal ÷ 9 = 88 g.

Result: 197 g protein, 263 g carbs, 88 g fat

What macronutrients are, and how “calories per gram” were set

Protein, carbohydrate and fat are the three macronutrients that supply the body with usable energy, alongside alcohol, which supplies energy but is not considered a nutrient. The standard energy values used on food labels and in this calculator — 4 kcal per gram for protein and carbohydrate, 9 for fat — are known as the Atwater general factors, after the American chemist Wilbur Atwater, who established them through direct calorimetry experiments at the end of the 19th century. They remain the near-universal basis for food energy labelling worldwide, more than a century later.

Why protein is usually prioritised first

Of the three macronutrients, protein has the highest thermic effect — the body spends more energy digesting and processing it than it does for carbohydrate or fat — and it is consistently found to be the most satiating per calorie, which is part of why it is typically set first when building a macro target and the other two are filled in around it. Protein also supplies the amino acids needed to preserve or build muscle tissue, a role carbohydrate and fat cannot substitute for regardless of how many calories they provide.

Common macronutrient splits

There is no single “correct” ratio of carbohydrate to fat — controlled research consistently finds that, once calories and protein are matched, different splits produce broadly similar results for fat loss. The splits offered here reflect common dietary patterns rather than a claim that any one is superior.

  • Balanceda moderate share of all three macronutrients, close to typical general dietary guidance and a reasonable default for most goals.
  • Low-carb / moderate-carbreduce carbohydrate in favour of more fat, a pattern some people find easier to adhere to or that suits particular training styles.
  • High-carbfavoured by some endurance athletes, since carbohydrate is the body’s preferred fuel for sustained higher-intensity effort.
  • Ketogenicrestricts carbohydrate enough to shift the body toward burning fat and ketones as its primary fuel. It began as a therapeutic diet for drug-resistant epilepsy in the 1920s, decades before its later adoption for weight loss.

Where macro tracking is used in practice

Tracking macronutrients rather than only total calories is most associated with bodybuilding and physique sport, where the “if it fits your macros” (IIFYM) approach to flexible dieting grew directly out of the sport’s longstanding emphasis on precise nutrition. It has since spread more broadly into general fitness tracking, though for most people outside competitive or physique-focused training, hitting a reasonable protein target and a sensible total calorie level matters far more than precisely matching a carbohydrate-to-fat ratio.

  • Your chosen BMR formula predicts your resting rate within its usual ±10%.
  • Atwater general factors apply to your diet.
  • The activity multiplier reflects your real weekly activity.

Limitations

  • Macronutrient ratios matter far less than total calories and protein adequacy. Do not treat the carbohydrate and fat split as precise.
  • Fibre, alcohol and the thermic effect of food are not modelled.
  • The 7,700 kcal-per-kg planning figure for the rate of change is a population average — individual response varies.
  • Not appropriate for pregnancy, breastfeeding, children, or anyone managing a medical condition without professional guidance.

Common questions

How much protein do I actually need?

For general health, around 0.8 g per kg of body weight is the official minimum. For preserving muscle in a calorie deficit or building it in a surplus, the evidence supports 1.6–2.2 g/kg. Beyond roughly 2.2 g/kg no additional benefit has been demonstrated.

Does the carb-to-fat ratio matter for weight loss?

At matched calories and protein, controlled trials consistently find little difference in fat loss between high-carb and low-carb splits. Choose the ratio you can actually sustain — adherence is what separates diets that work from ones that do not.
