The National Academies figures are *adequate intakes*, not requirements. They describe what generally well-hydrated people were observed to consume, not a threshold below which harm occurs. They are also total water, from food and drink together, which is the single most common misreading.
The 35 mL/kg rule scales the estimate to body size, which the flat population figures cannot do. A 50 kg and a 100 kg adult have genuinely different needs.
The famous "eight glasses a day" advice has no traceable source in the scientific literature. Eight 250 mL glasses is 2 L, which is in the right region for an average adult by coincidence rather than derivation.
Worked example
A 70 kg adult who exercises 30 minutes a day
- 1.Baseline: 70 kg × 35 mL = 2,450 mL, or 2.45 L of total water.
- 2.Exercise: 30 minutes at about 400 mL per 30 minutes adds 0.40 L.
- 3.Temperate climate, so no adjustment: 2.45 + 0.40 = 2.85 L total water.
- 4.About 20% comes from food, so drink 2.85 × 0.8 = 2.28 L.
- 5.That is roughly 9 glasses of 250 mL.
Result: 2.28 L to drink, 2.85 L total
A 90 kg outdoor worker in a hot climate
- 1.Baseline: 90 × 35 = 3,150 mL, or 3.15 L.
- 2.Exercise: 120 minutes is four 30-minute blocks, adding 4 × 0.4 = 1.6 L.
- 3.Hot climate multiplies the whole thing by 1.2: (3.15 + 1.6) × 1.2 = 5.7 L total water.
- 4.Drink 80% of that: 4.56 L.
- 5.This is well above the 3.7 L adequate intake, which is exactly what the adequate intake anticipates for people who are very active or in the heat.
Result: 4.56 L to drink, 5.7 L total
Where "eight glasses a day" came from, and why it is not a rule
The eight-glasses advice is one of the most repeated health claims in circulation and one of the least supported. Nobody has traced it to a study. The most plausible origin is a 1945 US Food and Nutrition Board recommendation of about 2.5 litres a day, which included the sentence that most of this quantity is contained in prepared foods — a qualifier that fell off in the retelling.
What does exist is the National Academies adequate intake: 3.7 litres a day for men and 2.7 for women. Two things about those numbers are routinely misread. They are total water, including what is in food and in every beverage — coffee and tea included, since the mild diuretic effect of caffeine does not offset the fluid the drink contains. And they are observational: they describe what adequately hydrated people were found to consume, not a threshold below which something goes wrong.
Why body weight is a better starting point than a flat number
A 50 kg adult and a 100 kg adult do not need the same amount of water, but a single population figure treats them as if they do. Scaling by body mass at roughly 35 mL per kilogram tracks the underlying physiology better, because water needs follow metabolic rate and body surface area, both of which scale with size.
Activity matters more than either. Sweat rates during exercise range from about 0.5 to over 2 litres an hour depending on intensity, heat, humidity, clothing and how acclimatised you are — a spread far wider than any difference between individuals at rest. The 400 mL per 30 minutes used here is a mid-range average and nothing more.
If you want a real figure rather than an estimate, weigh yourself before and after a hard session. Each kilogram lost is about a litre of sweat.
Thirst is a good guide, and more is not always better
For healthy adults with ordinary access to fluids, thirst regulates hydration well. Urine colour is a reasonable second check: pale straw is about right, and consistently dark suggests drinking more. Neither requires arithmetic.
Drinking far beyond thirst is not risk-free. Overhydration dilutes blood sodium, and exercise-associated hyponatraemia is a genuine hazard in endurance events — it has killed marathon runners who drank steadily at every aid station. Symptoms mimic dehydration, which makes the instinct to drink more actively dangerous. In prolonged or hot-weather exercise, replacing electrolytes matters alongside water.
Some people should not use a generic estimate at all. Heart failure, kidney disease, liver disease and certain medications all change fluid requirements, sometimes in the direction of restriction. Follow clinical advice over any calculator.

Limitations
- An estimate for healthy adults, not clinical guidance. Heart failure, kidney disease, liver disease and some medications change fluid needs — sometimes requiring restriction rather than more.
- Sweat rates vary several-fold between individuals, so the exercise allowance is a population average and can be badly wrong for any one person.
- Does not account for illness with fever, vomiting or diarrhoea, all of which raise requirements sharply.
- Drinking substantially more than thirst dictates can cause hyponatraemia, which is dangerous. More is not automatically better.
- Not applicable to infants or young children, whose requirements differ and are weight-sensitive in ways this does not model.
Common questions
How much water should I drink a day?
For most healthy adults, somewhere between 2 and 3 litres of total water a day, of which roughly 80% comes from drinks. The National Academies adequate intakes are 3.7 litres for men and 2.7 for women, counting food and all beverages. Scaling by body weight at about 35 mL per kilogram, then adding for exercise and heat, gives a more personal figure.
Does coffee or tea count toward water intake?
Yes. Caffeine has a mild diuretic effect, but it does not offset the fluid in the drink itself, so a cup of coffee or tea leaves you net hydrated. The National Academies figures explicitly include caffeinated beverages. Alcohol is the exception worth noting, since it suppresses the hormone that conserves water.
Is the eight glasses a day rule true?
It has no identifiable scientific origin. Eight 250 mL glasses comes to 2 litres, which is in a plausible range for an average adult, so the advice is not harmful — it is just not derived from evidence. It also omits the point that a substantial share of your water comes from food.
Can you drink too much water?
Yes. Drinking far beyond thirst dilutes blood sodium and causes hyponatraemia, which can be serious and occasionally fatal. It is a recognised risk in endurance events where runners drink at every aid station. Its early symptoms resemble dehydration, which makes it particularly dangerous. Drink to thirst rather than to a target.
